Pilates Spinal Articulation: Bridge and Roll-Down
Pilates exercises that move the spine one vertebra at a time: a lying spinal-articulation bridge and a standing roll-down with lateral breathing. It builds segmental back awareness and controlled lower-back unloading after exercise.
How to play
- Lie face up, knees bent, feet hip-width apart; take 4 breaths widening the ribs (1 min).
- Articulated bridge: exhale and peel the tailbone, then lower back, then mid back off the floor; inhale and hold; exhale and lower one vertebra at a time; 6 reps (3 min).
- In pairs, the partner watches whether the lift happens segment by segment or in one block and quietly shares; switch (1 min).
- Standing roll-down: knees soft, drop the chin and roll down until the arms hang, take 3 breaths, then roll up one vertebra at a time; 4 reps (3 min).
- Finish with 3 standing breaths and relaxed shoulders (1 min).
Rules
- Move slowly and with no lower-back pain.
- When rolling up, the head arrives last.
- Anyone who gets dizzy in the roll-down stays in a short forward bend.
Variations
Easier
In the bridge, lift only the pelvis with a small pelvic tilt.
Standard
Do 6 articulated bridges and 4 standing roll-downs.
Harder
Do the roll-down with the back against a wall, feeling each vertebra peel away and return.
Adaptations
- Limited mobility: do pelvic tilts and seated forward bends in a chair.
- Visual impairment: the partner lightly taps the part of the back that is lifting, if the student agrees.
- Lower-back discomfort: lower the bridge height and skip the standing roll-down.
Learning goals
- Move the spine segment by segment with control.
- Coordinate movement with Pilates lateral breathing.
- Observe and give respectful feedback on technique.
Equipment for a class of 25

Teacher tip
The usual mistake is lifting the hips in one block by squeezing the glutes; have students picture a chain lifting one link at a time. It works great after jumping or running lessons.
