Classical Pilates: The First Ten Mat Exercises
Students learn, in order, the classical Pilates mat series: the hundred, roll-up, single-leg circles, rolling like a ball, single- and double-leg stretch, scissors, lower lift, criss-cross and spine stretch forward. It builds core control and lateral breathing.
How to play
- On mats, 3 minutes of principles lying down: lateral breathing with hands on the ribs, neutral spine and imprint (low back pressed to the mat).
- Block 1 (6 min): the hundred (100 arm pumps, 5 counts inhaling and 5 exhaling), roll-up (6 reps) and single-leg circles (5 each direction, each leg).
- Block 2 (5 min): rolling like a ball (8 times) and single-leg stretch (8 per side), head lifted and eyes on the belly button.
- Block 3 (6 min): double-leg stretch, scissors, lower lift and criss-cross, 6-8 reps each.
- Finish seated with spine stretch forward (5 reps) and a 2-minute run-through of the full series without breaks, following your cues.
- 2-minute close: each student names the exercise where it was hardest to keep the low back down.
Rules
- On exercises with legs lifted, the low back stays on the mat; if it lifts, raise the legs higher.
- If your neck bothers you, rest your head down and keep working the legs.
- Roll like a ball only on the mat, and never onto the neck.
Variations
Easier
Do the exercises with knees bent at 90 degrees and half the reps.
Standard
All ten exercises in order with the listed reps.
Harder
Link the full series twice with no break and with the legs lower.
Adaptations
- Limited mobility: perform the breathing, the arm work of the hundred and the spine stretch seated in a chair.
- Hearing impairment: place the student in the front row and use demonstrations and cards with each exercise name.
- Low back pain or weak core: keep the head down and feet on the floor during the hundred and lower lift.
Learning goals
- Know and perform the basic Pilates mat series in order.
- Engage the deep core muscles while protecting the low back.
- Coordinate lateral breathing with movement.
Equipment for a class of 25
- yoga mats: 25
Teacher tip
Demonstrate each exercise once, then cue verbally while walking between the mats. Many students pull on their neck with their hands, so ask them to look at the belly button and lift from the abs.
