1-2-3-2-1 Running Pyramid Intervals
An interval workout where the fast segments build from 1 to 3 minutes and back down, with half that time as jogging recovery. Students learn to spread their effort and choose a different pace for each duration.
How to play
- Mark a loop of about 300 m with cones. Before starting, each student picks a pace for each segment: the longer it is, the more controlled (2 min).
- 1 minute fast and 30 seconds jogging; then 2 minutes fast and 1 minute jogging (5 min).
- Middle segment of 3 minutes at the most sustained pace of the workout, then 1 minute 30 seconds jogging (5 min).
- Coming down: 2 minutes fast and 1 minute jogging; a final minute at the fastest sustainable pace (4 min). The teacher signals every change with the whistle.
- After each segment, students count the cones they passed to compare the way up and the way down the pyramid.
- Wrap-up (5 min walking): discuss whether the second 2-minute segment covered more or less ground than the first, and why.
Rules
- Run in the marked direction and pass on the outside.
- Keep moving during the jog: recovery is active.
- If you feel dizzy or a sharp pain, step off to the inside of the loop and tell the teacher.
Variations
Easier
A 1-2-1 pyramid with recovery equal to work time.
Standard
A 1-2-3-2-1 pyramid with half the work time as jogging recovery.
Harder
A 1-2-3-4-3-2-1 pyramid with the same recovery ratio.
Adaptations
- Limited mobility: the same time pyramid pushing a wheelchair or doing arm exercises.
- Hearing impairment: signal changes by raising a pinnie in addition to the whistle.
- Lower fitness level: fast segments become a brisk jog and recovery is walking.
Learning goals
- Improve aerobic endurance with a variable interval method.
- Match running pace to the length of the effort.
- Evaluate pacing by comparing equal segments.
Equipment for a class of 25
- cones: 8
- whistle: 1
- stopwatch: 1
Teacher tip
Many students blow up in the first minute and struggle in the 3-minute segment: ask for a pace they could repeat. Place cones every 50 m so counting distance is easy.
