Water-Jug Goblet Squat: Elbows In, Chest Up
Learning the goblet squat with a water jug as a homemade kettlebell, progressing from a box squat to working sets. Holding the load in front of the chest keeps the torso upright, which makes this squat a great entry point to loaded training.
How to play
- Grip and setup: hug the jug against the sternum or hold the handle with both hands, elbows pointing down and inside the knees at the bottom (3 min).
- Box squat to a bench with a light jug: lower until you brush the bench without plopping down, then stand; 2 sets of 8 (5 min).
- Tempo and pause in threes: 3 s down, 2 s pause at the bottom, stand up; one observer watches knees and feet, the other watches heels and chest (6 min).
- Working sets: 3 sets of 8 with your chosen jug, 90 s rest during which observer roles rotate (8 min).
- Peer feedback: each student gets one strength and one fix from their group (3 min).
Rules
- Pick the jug up off the floor with a squat, not with your back.
- Check caps before starting; leaking jugs are out.
- Go only as deep as you can keep a neutral back; don't force depth.
- Switch to a lighter jug if the observer sees knees caving twice in a row.
Variations
Easier
Bodyweight box squat or a half-gallon jug.
Standard
1-2 gallon jugs and a full squat with a pause.
Harder
Heaviest jug at a 4-2-1 tempo, with the last set as a single-leg box squat.
Adaptations
- Knee injury: range limited to a high bench, no bottom pause.
- Visual impairment: the bench serves as a tactile depth marker on every set.
- Balance issues: squat with your back near a wall or wall bars as a safety backstop.
Learning goals
- Perform the goblet squat with correct technique.
- Choose the right load based on movement quality.
- Observe and correct a partner's technique.
Equipment for a class of 25
- water jugs: 12
- gym benches: 4
- observation sheets: 10
Teacher tip
Jugs with a handle are easiest to hold, and you can adjust the load liter by liter. The most common fault is leaning forward and holding the jug away from the body: keep it tight to the chest.
