Wall Bar Stretching Routine
A sequence of static stretches using the rungs of the wall bars as support for the calves, hamstrings, back, chest, and spine. Each student picks a height that suits their flexibility and stretches with good posture without losing balance.
How to play
- Two students per wall bar section; if sections are short, groups of three take turns. Each stretch starts on the whistle.
- Calves: ball of the foot on the bottom rung, heel down, hips toward the wall. 30 seconds per leg.
- Hamstrings: heel on a rung between knee and hip height, legs straight, back flat; hinge from the hips. 30 seconds per leg.
- Back: hands on a rung at hip height, step back to a right angle and push the hips back. 30 seconds.
- Chest: stand sideways, hand on a rung at shoulder height, and turn the body away. 25 seconds per arm.
- Spine release: hands on a high rung, feet always on the floor; bend the knees and let the weight hang, 2 times for 20 seconds. Finish with 3 slow breaths.
Rules
- No one climbs or hangs with their feet off the floor.
- Lift the foot onto the rung with a hand and lower it slowly, no jumping.
- Choose the rung height for your own flexibility, not your partner's.
- No bouncing; keep breathing calmly.
Variations
Easier
Always use low rungs and hold each position for 20 seconds.
Standard
Do the full sequence with 25–30 seconds per position.
Harder
Each pair designs and teaches a new wall bar stretch, naming the muscle it targets.
Adaptations
- Limited mobility: from the wheelchair, do the chest stretch, a lat stretch holding a low rung, and a calf stretch with the foot on the bottom rung.
- Autism: show a poster of the six positions in order and always use the same section.
- Low flexibility: use the lowest rung and allow a slight knee bend for hamstrings.
Learning goals
- Stretch the major muscle groups using a fixed support with good alignment.
- Adjust stretch intensity to one's own flexibility.
- Use the wall bars safely during the cool-down.
Equipment for a class of 25
- wall bars (sections): 12
Teacher tip
Watch that the standing knee does not hyperextend and that feet stay on the floor during the spine release. Numbering the sections speeds up setup.
