Standing-Only Stretch Routine
A complete head-to-toe stretching routine with no sitting or lying down, designed for days when the court is wet, dirty, or there are no mats. Students memorize it so they can lead it on their own in later classes or outside school.
How to play
- Form a large circle, two arm lengths apart. Explain that hands and knees never touch the ground.
- Upper body (2 minutes): side neck stretch 15 seconds per side, overhead triceps 20 seconds per arm, chest stretch with hands clasped behind 20 seconds, and arms overhead with a side bend 15 seconds per side.
- Hips (1.5 minutes): long lunge with the back knee off the ground for the hip flexors, 20 seconds per leg.
- Legs (2.5 minutes): standing quad stretch holding the ankle, hamstring stretch with the heel forward and hips back, and calf stretch in a lunge with hands on a partner's shoulder, 20 seconds per leg.
- Wrap-up (1 minute): two volunteers recite the order from memory and the class takes 2 deep breaths. Next class, they lead the routine.
Rules
- For single-leg stretches, you may hold a partner or the wall.
- No bouncing; breathe calmly.
- On a wet surface, avoid unstable positions and keep the whole foot down.
- Keep your spacing in the circle to avoid bumping.
Variations
Easier
Do only four stretches: neck, triceps, quads, and hamstrings.
Standard
Do the full head-to-toe routine with 15–20 seconds per position.
Harder
In pairs, each pair leads one section and explains the muscle and the most common mistake.
Adaptations
- Limited mobility: do the upper-body stretches from the wheelchair and the leg stretches with help from the hands.
- Visual impairment: stand next to the teacher, who describes each position with clear body cues.
- Poor balance: do the whole routine next to a wall or fence.
Learning goals
- Stretch the major muscle groups without equipment or a dry floor.
- Memorize an ordered stretching sequence.
- Lead the cool-down independently.
Teacher tip
Keeping the same order every time helps students memorize it in a few classes. A poster of the routine by the gym door is handy.
