Short Hill Sprints: Uphill Running Form
Short uphill sprint reps on a hill or ramp to build force through the stride and good uphill form: slight forward lean, high knees and a strong arm drive. Hill sprints are a classic method for building speed and preparing for academy fitness tests.
How to play
- Find a gentle hill or ramp (5-8% grade) at least 30 m long and use cones to mark the start and finishes at 15, 20 and 30 m (3 min).
- Technique walk-up with long strides, then high-knee skips uphill while explaining posture (3 min).
- Groups of 5 in waves: 4 reps of 15 m at 85%, walking back down as recovery (5 min).
- Each student picks a finish at 20 or 30 m and runs 4 more reps at 90% with 90 seconds of rest (7 min).
- A partner times each student's last rep so they have a baseline for future classes (2 min).
- Finish: 2 flat 40 m strides at 80% to feel how the hill work carries over (2 min).
Rules
- Always walk back down along the side, never run down.
- Look ahead, not at the ground, and no pushing between partners.
- Safety: the hill must be clear of gravel, leaves and puddles.
Variations
Easier
10 m reps at 75% on a very gentle ramp.
Standard
15 to 30 m reps at 85-90% with walking recovery.
Harder
30 m uphill straight into 20 m on the flat without stopping to link strength and speed.
Adaptations
- Limited mobility: wheelchair reps up an accessible ramp, timing improvement.
- Autism or anxiety: state the exact number of reps up front and let students check them off on a card.
- Lower fitness level: choose the 15 m finish and rest 2 minutes.
Learning goals
- Apply uphill running form with a strong arm drive.
- Develop leg strength applied to the stride.
- Match intensity and distance to personal level.
Equipment for a class of 25
- cones: 12
- stopwatches: 5
Teacher tip
If the school has no hill, an access ramp or low bleachers can work with shorter distances. Watch for strides shortening too much at the end as students tire.
