Resistance Band Tempo Training (3-1-1)
Strength training with resistance bands where every rep follows a set tempo: three seconds down, one-second pause, one second up. It develops control of the eccentric phase and technique in the basic movement patterns.
How to play
- Explain the 3-1-1 tempo with a squat example: lower for a count of three, hold for one, stand up in one (2 min).
- Pairs with one band and one yoga mat. Four exercises: squat with the band under the feet, row with the band held by the partner, chest press with the band behind the back, and Romanian deadlift with the band.
- Each exercise: 2 sets of 8 reps at tempo; while one works, the partner counts the tempo out loud and corrects posture (4 min per exercise).
- Rest 45 seconds between sets, which is the partner's turn.
- After each exercise, the worker rates effort from 1 to 10 and decides whether to use a heavier band next session.
Rules
- Check the band before using it: if it has nicks or cracks, swap it out.
- Never let go of a band under tension or point it toward anyone's face.
- If you cannot keep the tempo, use a lighter band instead of speeding up.
Variations
Easier
A 2-0-1 tempo with light bands and 6 reps.
Standard
A 3-1-1 tempo, two sets of 8 reps on four exercises.
Harder
A 4-2-1 tempo, or a third set with a doubled-up band.
Adaptations
- Limited mobility: seated rows, presses, and flys in a chair with the band anchored to the wall bars.
- Visual impairment: the partner guides the range of motion with a hand on the shoulder and counts out loud.
- Higher fitness level: a heavier band or a shorter grip to increase tension.
Learning goals
- Control the speed of the eccentric phase in strength exercises.
- Perform four basic movement patterns with bands using correct form.
- Adjust band resistance based on perceived exertion.
Equipment for a class of 25
- resistance bands: 13
- yoga mats: 13
- stopwatch: 1
Teacher tip
Sort bands by resistance color in bins so no time is wasted. The usual mistake is rushing the lowering phase when tired: have the partner call it out.
