Prone Y-T-W-I Shoulder Blade Activation
Arm raises lying face down, forming the letters Y, T, W, and I with the body. Students activate the muscles that stabilize the shoulder blades and improve shoulder posture before throwing, spiking, or upper-body strength work.
How to play
- Standing shoulder mobility for 1 minute: arm circles, hugs, and wide openers.
- Face down on a mat with the forehead on one hand; before each letter, gently squeeze the shoulder blades back and down.
- Letter Y (1 minute): arms in a diagonal in front of the head, thumbs up; 8 lifts with a 2-second hold at the top.
- Letters T and W (2 minutes): arms straight out to the sides, then elbows bent and pulled toward the back pockets; 8 reps of each.
- Letter I (1 minute): arms along the body with palms down, lifting just a couple of inches; 8 reps.
- Second round in pairs (1.5 minutes): 4 reps of each letter while the partner checks that the shoulders do not creep up to the ears; switch.
Rules
- Move slowly and with control, no swinging the torso.
- Keep the neck long and the eyes on the mat.
- Safety: if there is pinching or pain in the front of the shoulder, lower the arm or stop.
Variations
Easier
Do the letters standing, leaning forward with the forehead against a wall.
Standard
Eight reps of each letter lying face down with a 2-second hold at the top.
Harder
Hold a tennis ball in each hand or do the letters lying on a gym bench.
Adaptations
- Wheelchair users: do the letters seated, leaning slightly forward.
- Students with visual impairments: a partner guides each letter with a light touch on the elbow.
- Lower fitness level: 5 reps per letter and smaller lifts.
Learning goals
- Activate the shoulder blade stabilizers before upper-body effort.
- Identify correct shoulder position without compensating with the neck.
- Correct a partner's technique with clear cues.
Equipment for a class of 25
- mats: 25
Teacher tip
Many students lift by arching the low back: ask for less height and more control. It fits well before volleyball, team handball, or a strength lesson.
