Pilates Mermaid: Side Bend and Rotation with Breath
A seated Pilates exercise linking a side bend, a counter side bend, and a trunk rotation with wide breathing into the ribs. It lengthens the lateral line and lats, mobilizes the spine, and helps students wind down at the end of class.
How to play
- Sit on the yoga mat with your legs folded to one side (Z-sit) or crossed, the hand on the side of your feet resting on the mat (1 min to set up).
- Breathe in as you raise the opposite arm and breathe out as you bend toward the supporting hand; 3 reps, and on the last one hold for 3 breaths, filling the ribs on the stretched side (1 min).
- Counter side bend: bring the raised arm down to the floor on the other side and rest on your forearm; the free arm reaches overhead, 3 reps (1 min).
- Rotation: from the side bend, turn your chest toward the mat, place both hands down, and shift your hips back for 2 breaths; return to sitting.
- Switch your legs to the other side and repeat the whole sequence (2 min).
- Finish: sitting cross-legged, hands on your ribs, take 3 side-rib breaths, feeling them widen.
Rules
- The opposite hip stays on the floor during the side bend.
- Movement is slow and always matched to the breath.
- If the Z-sit bothers your knee, cross your legs instead.
- Don't slump: lengthen up before you bend.
Variations
Easier
Do only the side bend sitting cross-legged, without the rotation.
Standard
Side bend, counter side bend, and rotation on each side with rib breathing.
Harder
Add a hip lift on the counter side bend, pressing up on the hand, as in the advanced mermaid.
Adaptations
- Limited mobility: do it seated in a chair, with the arm resting on the thigh or armrest.
- Visual impairment: guide each phase with clear verbs (grow, bend, turn) and landmarks like "hand next to your hip."
- Students with tight hips: sit on a folded mat to raise the pelvis.
Learning goals
- Coordinate trunk movement with rib breathing.
- Stretch the lateral line and lats with control.
- Improve body awareness of the spine in several planes.
Equipment for a class of 25
- yoga mats: 25
Teacher tip
Demonstrate side-on to the group so they can see the line of the trunk. The common mistake is leaning forward instead of sideways: tell them to imagine they are between two panes of glass.
