Partner PNF: Contract, Relax, Stretch With a Stop Signal
An introduction to proprioceptive neuromuscular facilitation (PNF) stretching, contract-relax style, done in pairs under strict safety rules. It targets the hamstrings and calves after a lesson with running or jumping.
How to play
- Explain the method and the stop signal: the student being stretched says "stop" or taps the floor twice, and the partner lets go right away (2 min).
- Hamstrings: lying face up with one leg raised straight; the partner holds the heel. Gentle stretch 10 s, push against the hand at 20-30% effort for 6 s, relax 2 s, stretch again 20 s. Two reps per leg (3 min).
- Calves: same position; the partner holds the heel and sole, and the student pushes the toes into the partner's hand for 6 s before stretching (2 min).
- Switch roles and repeat both exercises (2 min).
- Each student compares their range before and after and makes a note of it for next class (1 min).
Rules
- The partner never pushes past the point the stretched student sets: they only hold and follow.
- The contraction is gentle, never all-out, and students keep breathing.
- The stop signal is always respected immediately.
- Anyone with a recent muscle injury skips PNF and does the solo version with a rope or band.
- Students choose their own partner and may prefer to work alone.
Variations
Easier
Do only the assisted stretch, with no contraction.
Standard
Contract-relax for hamstrings and calves, two reps per leg.
Harder
Add agonist contraction, activating the quadriceps during the stretch.
Adaptations
- Limited mobility: apply it to the upper body, such as a seated chest stretch with the partner behind gently holding the elbows.
- Deaf or hard of hearing: the stop signal is touch only (two taps on the floor or the partner's arm).
- Joint hypermobility: limit the student to active stretching without assistance.
Learning goals
- Learn and safely apply contract-relax PNF stretching.
- Communicate personal limits clearly and respect others' limits.
- Check the effect of the method on range of motion.
Equipment for a class of 25
- mats: 30
Teacher tip
Demonstrate with one pair and supervise each pair's first rep before letting them work alone. Remind students it is not recommended right before power activities.
