Partner Dead Bug and Bird Dog Core Activation
Core activation with two cross-body coordination exercises, the dead bug on the back and the bird dog on all fours, with a partner who checks form and adds small challenges. Students learn to stabilize the low back while moving their arms and legs.
How to play
- Breathing (1 minute): on the back with knees bent, breathe in through the nose and out slowly, feeling the low back settle toward the floor.
- Dead bug (2 minutes): arms up and hips and knees at 90 degrees; extend the opposite arm and leg until they almost touch the floor; 8 per side. The partner slides a hand under the low back and speaks up if the pressure goes away.
- Dead bug challenge (1.5 minutes): the partner gives light taps on the returning knee or arm while the worker keeps the back still; 6 per side, then switch.
- Bird dog (2 minutes): on all fours, extend the opposite arm and leg in line with the back for 2 seconds, with a flat disc cone on the low back that must not fall; 8 per side.
- Bird dog crunch (1.5 minutes): bring the elbow to the opposite knee under the body and extend again; 6 per side, then switch roles.
Rules
- Move slowly: if the low back lifts or the disc falls, shorten the range.
- Keep breathing the whole time without holding your breath.
- Safety: taps are gentle and never on the head or neck.
Variations
Easier
Move only the leg in the dead bug and only the arm in the bird dog.
Standard
Dead bug and bird dog with partner checks and challenges.
Harder
Squeeze a ball between the opposite hand and knee, and hold the bird dog 5 seconds.
Adaptations
- Wheelchair users: seated alternating lifts of the opposite arm and knee with the abs engaged.
- Students with autism or shy students: same partner and a counting-out-loud challenge instead of taps.
- Higher fitness level: add a 20-second plank with an arm reach.
Learning goals
- Stabilize the low back while moving the limbs.
- Coordinate cross-body arm and leg movements.
- Give a partner respectful help and feedback.
Equipment for a class of 25
- mats: 13
- flat disc cones: 13
Teacher tip
Set the mats in rows so you can see every back at a glance. The most frequent mistake is rushing and arching the back: each rep should take at least four seconds.
