Runner's Feet: Ankle Activation and Pogo Hops
A warm-up that targets the foot and ankle, the part of the body that takes the most impact when running. Students combine toe and heel walks, small elastic bounces (pogo hops) and short jogs to prepare tendons and arches before an endurance session.
How to play
- In 15-meter lanes marked with cones, walk on tiptoe on the way out and on the heels on the way back, twice (2 min).
- Foot-roll walk: land on the heel, roll through the sole to the toes in a slow, exaggerated way, eyes forward (1 min).
- Pogo hops in place: short bounces with nearly straight knees, a firm ankle and minimal ground contact; three sets of 15 (2 min).
- Pogo hops traveling down the lane and an easy jog back (1 min).
- A 30-second progressive jog thinking "quick, quiet feet" and two short 10-meter accelerations (2 min).
Rules
- Pogo hops are done on flat ground with no holes; if the Achilles tendon hurts, switch to calf raises.
- Shoes are laced up tight: check before starting.
- Everyone stays in their own lane so no one crosses paths while bouncing.
- Quality over quantity: if landings get loud, stop and repeat the set.
Variations
Easier
Pogo hops with one hand on a wall or a partner, only two sets.
Standard
Walks, pogo hops and a progressive jog with short accelerations.
Harder
Single-leg pogo hops, alternating legs, and 20-meter accelerations.
Adaptations
- Wheelchair user: activates the ankles with circles and presses the soles against the footrest, and pushes the chair during the accelerations.
- Recent ankle injury: replaces pogo hops with slow, controlled two-leg calf raises.
- Hearing impairment: task changes are signaled by raising a colored cone.
Learning goals
- Prepare the foot, ankle and Achilles tendon for the impact of running.
- Experience elastic ankle stiffness as an energy saver when running.
- Build a short injury-prevention routine students can repeat on their own.
Equipment for a class of 25
- cones: 8
Teacher tip
Explain that the ankle works like a spring: the shorter the ground contact, the more energy comes back. It pairs well with any running economy session.
