Neuromuscular Activation with Elastic Bands
Neuromuscular activation with resistance bands to wake up the stabilizing muscles of the hips, glutes, back and shoulders before exercise. It helps prevent injuries and improves postural control during the main activity.
How to play
- Hand out one band per student and check each for nicks or tears; students spread out or stand near a sturdy anchor point (1 min).
- Banded side steps in a half squat with the band above the knees: 12 steps each way (1.5 min).
- Glute bridge with the band at the knees, pressing them apart at the top and holding 1 second: 12 reps (1.5 min).
- Row with the band anchored at chest height, squeezing the shoulder blades: 12 reps (1.5 min).
- Shoulder external rotation with the elbow tucked in, 12 per arm (1.5 min).
- Repeat the sequence a second time with less rest, then collect the bands (1 min).
Rules
- Technique before tension: the band should allow 12 good reps.
- Check the band before using it and toss any that are damaged.
- Release the band slowly, never let it snap.
- Safety: anchor the band with a secure knot and never stretch it near the face.
Variations
Easier
Light band and one set of 10 reps.
Standard
Medium band and two sets of 12 reps.
Harder
Heavy band or 15 reps with a 2-second hold at the squeeze.
Adaptations
- Limited mobility: seated rows, shoulder rotations and arm openers.
- Autism or students who need structure: a card with the four exercises in order and a visible timer.
- Injuries or low fitness: lighter band, and replace the bridge with unbanded hip lifts.
Learning goals
- Activate the hip and shoulder stabilizers.
- Use resistance bands safely.
- Improve postural control to help prevent injuries.
Equipment for a class of 25
- resistance bands: 25
Teacher tip
Sort bands by color and explain what each resistance level means. If there's no anchor point, do the row in pairs: one student holds the band while the other pulls.

More warm-ups for High School
4v1 Warm-up Rondo
4v1 rondo in an 8×8-meter square: four players keep possession with passes along the ground while one player in the middle tries to win the ball. Students work on passing, directional first touch and quick decision-making.
5v2 Technical Warm-up Rondo
A 5v2 rondo (keep-away) to warm up with the ball: five players around the outside of a square keep possession while two in the middle try to win it. It builds passing, first touch and positioning, with gradual activation.
Activation Ball Relays
Team relays in which each runner completes a 12-meter course dribbling with the hand, dribbling with the feet or passing, depending on the round. It warms students up with sport-specific ball skills and encourages healthy team competition.
Activation Circuit (4 Stations, 30 s)
Activation circuit with four 30-second stations: hoop jumps, squats, cone zigzag and plank. It gets the whole body ready for the main activity by combining strength, coordination and agility at moderate intensity.
Activation with Agility Ladder
Agility ladder warm-up using four footwork patterns of increasing difficulty. Students work on coordination, foot speed and lower-body activation, always putting accuracy ahead of speed.
Activation with Basic Plyometric Exercises
An activation with basic, progressive plyometric exercises: ankle hops, vertical jumps, lateral jumps and switch lunges. It activates lower-body power and teaches students to land in a controlled, safe way.
