Anti-Rotation Core Activation with Bands
In pairs, one partner anchors a resistance band from the side while the other pulls it out and resists trunk rotation in different positions: kneeling, standing, and split stance. It activates the deep core muscles that protect the lower back when throwing, striking, and cutting.
How to play
- Pairs share one band. The anchor holds the band at the worker's chest height, off to the side, about 6 feet away. Minutes 0-2: kneeling Pallof press: push the band straight out and hold 3 seconds without the trunk turning, 8 per side.
- Minutes 2-4: same exercise standing with feet hip-width apart, 8 per side.
- Minutes 4-6: in a split stance with the back knee near the floor, 6 per side.
- Minutes 6-8: standing with arms straight and the band out front, side-step away from and back toward the anchor without the shoulders turning; 30 seconds per side.
- To wrap up, each pair shares which position made their core work hardest.
Rules
- The anchor holds the band with both hands and never lets go while it is stretched.
- Breathe normally; do not hold your breath.
- If you feel it in your lower back, reduce the band tension.
Variations
Easier
The anchor steps closer for less tension, and only the kneeling and standing positions are used.
Standard
All four positions with medium tension.
Harder
Work on one leg, or the anchor gives small irregular tugs to challenge stability.
Adaptations
- Limited mobility: do the Pallof press seated in the wheelchair, which works just as well.
- Visual impairment: the partner gives a light touch on the shoulder as a cue if the trunk starts to turn.
- Low fitness: lighter bands and fewer reps.
Learning goals
- Activate the trunk stabilizers before activity.
- Keep the spine stable against a rotational force.
- Add lower-back injury prevention exercises to a personal fitness plan.
Equipment for a class of 25
- resistance bands: 13
Teacher tip
The usual mistake is letting the shoulders drift toward the anchor without noticing; have the partner watch for it. Keep bands of several resistances so students can choose.
